A GERD diet has three columns, not two
Every GERD diet online gives you avoid and eat. Those matter. But GERD is a pressure problem โ a stomach pushing acid past a valve โ and pressure is decided by how much you eat, how fast, and when. That third column is the one that finally fixed me.
Column 1 โ Foods to avoid with GERD
Fried and fatty foods, chocolate, peppermint, coffee and caffeine, alcohol, onion and garlic. These loosen the LES so acid escapes.
Tomato and tomato sauces, citrus fruit and juice, vinegar, spicy food. Not always causing reflux, but painful on an inflamed esophagus.
Carbonated drinks, very large meals, heavy late-night meals. More volume and gas in the stomach means more force on the valve.
Triggers are personal. Cut the whole list for two weeks, then reintroduce one item every three days and keep what doesn't hurt.
Column 2 โ Foods that are gentle on GERD
- Grains: oatmeal, brown rice, whole-grain bread, couscous
- Fruit: bananas, melon, apples, pears, papaya
- Vegetables: green beans, broccoli, spinach, cucumber, carrots, potatoes, sweet potatoes
- Protein: skinless chicken, turkey, white fish, eggs (poached or boiled), tofu, lentils
- Fats (small amounts): olive oil, avocado, walnuts
- Dairy / alternatives: low-fat yoghurt, oat or almond milk
- Drinks & extras: water, herbal tea (ginger, chamomile โ not mint), fresh ginger, fennel
Column 3 โ How to eat with GERD
- Eat slowly and chew thoroughly. 20+ minutes per meal, fork down between bites. Less air, less stretch, less pressure.
- Smaller portions, more often. Four or five small meals beat three large ones.
- Stop before you're full. Aim for "no longer hungry".
- Nothing within 3 hours of lying down. Late dinner is the single worst GERD habit.
- Drink between meals, not with them, to keep meal volume down.
- Stay upright after eating โ a short walk helps; a sofa slump doesn't.
My experience: the avoid list and the eat list were easy. "Eat slowly" was impossible โ I'd finished every meal in five minutes my whole life. A sample GERD-friendly day
- Breakfast: oatmeal with sliced banana and a few walnuts; chamomile tea
- Mid-morning: apple slices or a small low-fat yoghurt
- Lunch: grilled chicken, brown rice, steamed green beans
- Afternoon: whole-grain toast with avocado, or melon
- Dinner (by 7pm): baked white fish, sweet potato, spinach with olive oil
- Evening: water or ginger tea; no food after dinner
Common questions
Can I drink coffee?
Coffee relaxes the valve and stimulates acid. Cut it for two weeks; if you improve, keep it out or have a small cup after food, never on an empty stomach.
Is milk good for GERD?
It soothes for a few minutes, then the fat and protein stimulate more acid. Low-fat or plant milks are the safer choice.
Does diet alone cure GERD?
Diet and eating habits prevent new damage; an already-inflamed esophagus often needs a short course of medicine to heal. The full GERD treatment plan โ
